Of all the hair-and-nutrition claims out there, the protein one is the closest to being straightforwardly true, and it's still routinely mangled in both directions. Hair really is made of protein, under-eating it really does show up on your head, and eating a surplus really doesn't build extra hair. The interesting part is the middle: what "adequate" means, and why the current wave of fast weight loss has made this an unusually timely topic.

Why does diet affect hair at all?

Because the hair shaft is essentially a rope of a structural protein called keratin (over 90% of it), and building that rope is metabolically expensive work your body will deprioritize when resources get tight. Each follicle is one of the most active tissues in the body, spinning out keratin continuously through years-long growth phases. When protein or overall energy runs short, the body does something sensible for survival and unhelpful for your ponytail: it pulls resources away from non-essential tissues, and hair is near the top of the "non-essential" list.

How much protein do I actually need for my hair?

Enough to be generally well-nourished. For most adults that's roughly 0.8 to 1.2 grams of protein per kilogram of body weight per day, landing higher in that range if you're very active, older, or eating in a calorie deficit. There is no separate, elevated "hair target" above what a healthy body needs overall. Hair is protected as a byproduct of you being adequately fed, not by a special protein dose aimed at your follicles.

To make that concrete: a 70 kg (154 lb) adult is looking at somewhere around 56 to 84 grams of protein a day. That's achievable through ordinary eating (eggs, dairy, fish, meat, legumes, tofu, and so on) without powders or a spreadsheet. Two nuances matter for hair specifically:

  • Older adults and people in a calorie deficit skew toward the higher end. Aging is associated with less efficient protein use, and dieting increases protein needs to protect lean tissue. This is precisely the population most likely to be both under-eating protein and worried about their hair, and the overlap with the midlife hair shift is not accidental.
  • Spreading protein across meals is more useful than one big hit. Your body can only do so much with a single large dose; distributing it supports steady availability of the amino acids hair (and everything else) is built from.

The key word is adequate. Below adequate, hair is genuinely at risk. At or above adequate, more protein is just more protein: it fuels no additional hair, and the surplus is used for energy or stored like any other excess calories.

Is my crash diet or weight-loss push making my hair fall out?

Quite possibly, and this is the most underserved part of the whole conversation. Rapid weight loss combined with reduced food intake is a textbook telogen effluvium trigger, and the StatPearls telogen effluvium reference lists crash dieting and sudden caloric restriction among the classic precipitants. It stacks two stressors on the follicle at once: a sudden calorie deficit and, usually, a drop in protein and micronutrients. This has become newly relevant in the GLP-1 era. Medications like semaglutide and tirzepatide are driving fast, substantial weight loss for a lot of people, and hair shedding has emerged as a common complaint among them. The important nuance, and the one that keeps this from being a scare story: in the studies and clinical accounts, the shedding is overwhelmingly attributed to the rapid weight loss itself (the same telogen effluvium that any crash diet can cause) rather than to a direct toxic effect of the drug on hair. The faster and larger the loss, and the lower the protein intake during it, the more likely the shed. It's usually temporary, resolving as weight stabilizes and the follicles cycle back in, much like postpartum shedding does.

The practical takeaways if you're losing weight fast, on a GLP-1 or otherwise:

  1. Protect protein intake even while cutting calories. This is the single most controllable variable, and it's exactly where the 0.8–1.2 g/kg guidance (toward the higher end in a deficit) earns its keep.

None of this is a reason not to lose weight if that's your goal with your clinician. It's a reason to do it in a way that doesn't needlessly starve your hair along the way.

What about zinc, and other micronutrients?

Zinc is the clearest example of a nutrient with a genuinely two-sided story: a real deficiency can drive hair loss, and over-supplementing causes its own problem by inducing copper deficiency, so more is emphatically not better. It's the same shape of trap as iron and vitamin D, and it deserves the same "test, don't guess" discipline.

Zinc is a cofactor for the enzymes involved in protein synthesis and cell division (both central to building hair), and Guo and Katta's review notes zinc deficiency as a documented, reversible cause of hair loss.
